If you finally get rid of the bad habit of smoking, you may be very proud of yourself, because this is an important step towards a healthy lifestyle. By some estimates, 11 million adults in the UK have stopped smoking today and are enjoying great benefits.

Quitting smoking reduces your risk of heart attacks in half within a year, and if you stop smoking in middle age, you have a 90 percent lower risk of lung cancer! Once you get rid of your nicotine addiction, you can take a huge step towards health, and if you start exercising, it will be even more beneficial.

Physical activity will increase the level of endorphins — hormones of good mood — and help keep weight under control. Those who quit smoking often begin to gain weight.

Slow start

If you have been smoking a lot for many years and have been inactive, or have not exercised at all, or have health problems, you should consult your doctor before how do you start studying. For most ex-smokers, gradually introducing physical activity will help prevent many problems.

— Start walking regularly, gradually increasing your speed. The speed and duration of walks will depend on your personal fitness level, but it's best to start with 15 minutes.

— Every few days, increase your walking time by 5 minutes until you reach an hour.

— If you sweat too much and have shortness of breath while walking, then you should slow down and shorten your time.

— Take a brisk walk 3-5 times a week, recording how long and how often you walk.

If you have knee or back problems, or are overweight, lighter exercises to strengthen the vascular system (such as swimming) will be more suitable for you. You should also start fitness programs small, gradually adding 5 minutes.

Always do simple stretching exercises before and after exercise. For example, stretch a muscle and fix the stretch for 10 to 30 seconds.

Increase workloads

When you can walk briskly for 40 minutes or an hour, you can begin to strengthen your cardiovascular system.

— While walking, add short runs to your program. For example, you can run for a minute and then walk briskly for 5 minutes, but don't give yourself a heavy load at the initial stage.

— If you like swimming, also increase your speed for 1 minute and then swim at your usual pace for 5 minutes.

— If you cycle for 40 minutes, you can also alternate speeds or ride on uneven terrain.

You can also try step aerobics to increase your heart rate and improve lung function. Step exercise is also going up the stairs.

Strengthen your muscles

To make your fitness program more useful, include strength training to tone your muscles. The more muscle mass you have, the more calories you'll need to maintain it and the less fat your body will accumulate.

Muscle groups work in pairs, so if you keep this in mind, you'll be able to train them evenly. In the beginning, do as many repetitions as you can, do not overload your muscles.

Keep a class diary and, after the first few workouts, gradually increase your workload and reps by 10 percent per week. Ultimately, you should do 3 sets of 20 reps at least 3 times a week.

You can do strength exercises at home and gradually exercise 5 times a week, with 2 days to rest.

1) Biceps pumping, push-ups from the floor and bench

If you're doing bicep strengthening exercises with dumbbells by bending and extending your elbows, or you're doing push-ups off the floor, be sure to do triceps strengthening exercises afterwards, because this is the opposite muscle group that works together with the first one.

The trices are the back of the upper arm muscle. You can do exercises to strengthen this muscle with a chair. Sit in a chair, place your hands on the seat, and then go down while bending your knees, keeping your hands on the chair, then stand up in your arms. These push-ups with a chair will help you use your triceps.

2) Squats and lunges

Alternate squats with lunges. These exercises will also help you use different leg muscles and will be most beneficial if you do them one by one. Do squats as follows. Keep your legs about shoulder-width apart and your arms extended forward in front of you. Bend your knees as if you're about to sit in an invisible chair. Don't let your knees extend farther than your toes. Then, straighten up, but make sure your knee joints aren't pinched.

3) Abs exercises with torso raised and emphasis lying on forearms

These two exercises should be alternated because they help strengthen your abs and lower back muscles. Lying on the forearms is one of the yoga poses; for beginners it may seem quite difficult, as you need to keep your weight on your forearms while keeping your back straight. Hold the position for a minute, while tightening your abdomen so as not to lose position.

If you do these exercises regularly for a month or more, you can prepare for more challenging exercises, sign up for a gym or Pilates class. If you want to exercise at home, you can find fitness programs on DVD or online.

Work on yourself

Smoking increases blood pressure when exercise helps lower it. Smoking increases the risk of blood clots in blood vessels, and sports can help reduce this risk. Even if you exercise a little bit, it will benefit you; you don't have to spend all day at the gym. If you get used to doing a little exercise every day, whether it's a brisk walk in the park at lunchtime or riding a bike with a friend, you can benefit a lot.

Meals

Those who have stopped smoking should also monitor their diet and include healthy foods in their diet so as not to gain weight:

Orange vegetables and fruits: carrots, sweet potatoes and mangoes are rich in beta-carotene, which is very important for lung wall health.

Broccoli is rich in isothiocyanate, which helps protect the lungs from diseases. You can also eat other types of cabbage.

Vitamin C: Cigarettes rob your body of vitamin C, so you should eat berries, cherries, grapefruit, and kiwi.

Ex-smokers need high amounts of antioxidants, so you should eat 7 or more servings of fruits and vegetables a day.

Water will help you get rid of toxins and also prevent you from eating a lot. Fill a 2-liter bottle with drinking water every morning and drink it throughout the day.
